Office 10 - Simple Exercises for People Who Sit All Day

If you sit at a desk for eight or more hours a day, your body is probably keeping a list of complaints. Your shoulders feel tight, your back cracks when you stand up, and your neck feels stiff by the middle of the afternoon. Does this sound familiar?

The truth is that our bodies were not built to sit still for that long. When you are hunched over a keyboard for hours on end, your muscles tighten up, your posture starts to slip, and your joints become stiff. This is not just a minor annoyance either. Over time, prolonged sitting can contribute to bigger issues such as poor circulation, chronic back pain, tension headaches, and long-term postural problems that are much harder to fix than they are to prevent.

The good news is that you don't need a gym or a yoga mat to fight back, and you don't even need to leave your chair. Below are ten simple exercises you can do right at your desk to loosen up, relieve tension, and give your body a much-needed break during the workday.

 

10 Desk Exercises to Relieve Stiffness and Pain

 

 

1. Doorway Pec Stretch

• Stand in a doorway and place your forearm and elbow on the door frame (elbow bent at 90°).
• Step forward until you feel a light pull on the front of the shoulder or chest.
• For an added stretch, keep your feet in place and rotate away from that shoulder.
• If it’s painful, lower your arm slightly until the discomfort eases.
Dosage: 5 repetitions, 10-second hold

 

2. Seated Upper Trap Stretch

• Scoot forward in your chair and grip underneath the seat with one hand.
• Sit tall and bring your ear toward the opposite shoulder until you feel a pull on the side of your neck.
• For more of a stretch, use your opposite hand to add gentle pressure.
Dosage: 5 repetitions, 10-second hold

 

3. Seated Thoracic Extension Stretch

• Scoot back in the chair until your shoulder blades touch the back of the chair.
• Place your arms behind your neck (or cross them over your chest if that’s more comfortable).
• Extend back over the chair, hinging between your shoulder blades - not your neck.
Dosage: 10 repetitions, 5-second hold

 

4. Chin Tuck

• Sit up tall in your chair.
• Tuck your chin down while lengthening the back of your neck - don’t just nod your head forward.
• You should feel the muscles on the front of your neck working; some people also feel a light stretch at  the base of the skull.
Dosage: 10 repetitions, 5-second hold

 

5. Seated Scapular Retraction

• Sit up tall with your hands resting on your lap.
• Draw your shoulder blades down and back, opening up your chest.
• Avoid hiking your shoulders up toward your ears.
Dosage: 10 repetitions, 5-second hold

 

6. Seated Piriformis Stretch

• Scoot to the edge of your chair and cross the target leg over your other knee.
• Hold the leg with both hands, sit tall, and lean forward until you feel a light pull in the back of
your hip.
• If it’s painful, instead pull that knee up toward your opposite shoulder.
Dosage: 5 repetitions, 10-second hold

 

7. Seated Lumbar Flexion

• Scoot to the edge of your chair and spread your feet wide apart.
• Clasp your hands together and curve your whole spine as you bend forward, like diving into a pool.
• Hold at the bottom, reaching your hands behind the chair to lengthen your spine.
Dosage: 5 repetitions, 10-second hold

 

8. Sit to Stand

• Scoot to the edge of the chair with feet flat on the ground and arms crossed.
• Lean forward, then press through your feet to stand all the way up straight.
• Return to the chair with control, without falling back into it.
• Use the armrests for support if needed, or tap your seat and stand back up for more of a challenge.
Dosage: 10 repetitions in a row

 

9. Standing Hip Flexor Stretch

• Stand behind your chair and step the target leg back, keeping the front foot forward.
• Stand tall and shift your hips forward until you feel a pull in the front of your hip.
• If you feel it in your calf instead, lift your back heel slightly to shift the stretch higher into the hip.
Dosage: 10 repetitions, 5-second hold

 

10. Heel Raise

• Stand behind your chair with your feet about two inches apart.
• Slowly raise your heels all the way up until only the base of your toes touches the ground.
• Control the movement back down without bouncing.
Dosage: 20 repetitions in a row

Stop any exercise that worsens pain, causes dizziness, or causes significant discomfort.

These exercises are a great way to reset your body during a long workday, but they are not a cure-all.
